WORKOUT OVERVIEW
This full-body kettlebell workout focuses on muscular endurance and conditioning. Squats, push-ups, hip hinges, reverse lunges, and planks challenge your legs, upper body, and core through four timed rounds. Aim for controlled movement and a consistent pace rather than maximum repetitions.
Best suited to: People familiar with basic resistance exercises. Kettlebell swing experience is recommended; Romanian deadlifts are provided as an alternative.
Equipment: One kettlebell or dumbbell. A mat is optional, and a stable elevated surface can be used for easier push-ups.
WARM-UP

MAIN WORKOUT
20 minutes · Full-body circuit
Complete all five exercises in order. Work for 40 seconds, rest for 20 seconds, and repeat the circuit for four rounds.
After the plank, use the scheduled 20-second rest before starting the next round. No additional round break is included.

Choose a sustainable pace
Start the first round conservatively. Choose a weight that lets you maintain controlled movement across all four rounds. You can pause during a working interval when needed.
For reverse lunges, alternate legs throughout the interval. For planks, focus on a steady position and comfortable breathing.
COOLDOWN
5 minutes · Gentle movement and stretching
Walk slowly, then move through the stretches below. Keep each stretch comfortable, avoid bouncing, and breathe naturally.
Allow 50 seconds per movement and 10 seconds to transition. For one-sided stretches, switch sides after 25 seconds.

For a shorter session, complete three rounds instead of four. This gives you a 15-minute main workout, or 25 minutes including the warm-up and cooldown. Adjust the timer before starting.
Make it harder
Use a modestly heavier weight for squats or lunges, or select a more demanding push-up variation. Keep the same controlled movement and 40/20 timing.
Change one element at a time so you can assess its effect across the full session.
