WORKOUT OVERVIEW
This full-body kettlebell workout targets muscular endurance and conditioning through squats, rows, swings, push-ups, and reverse lunges. The circuit combines lower-body work with both upper-body pushing and pulling. Use a load and pace you can repeat across all four rounds without losing control.
Who this workout is for
People familiar with resistance training who want a moderately demanding full-body circuit. Prior kettlebell swing experience is recommended; Romanian deadlifts are the alternative.
Equipment and substitutions
One kettlebell or dumbbell. A mat is optional. A stable bench or counter can be used for elevated push-ups. Choose a weight you can move comfortably without rushing.
WARM-UP
Move through the exercises below to gradually raise your activity level and practise the movement patterns used in the workout. Start gently and increase your range of motion as you feel ready.
Complete each movement for 50 seconds, with 10 seconds to transition between movements. The preset includes a 10-second preparation countdown and finishes after the last movement.

MAIN WORKOUT
About 20 minutes · Full-body circuit
Complete the five exercises in order: goblet squat, alternating kettlebell row, kettlebell swing, push-up, and alternating reverse lunge. Work for 40 seconds and rest for 20 seconds between intervals. Repeat the sequence four times. For rows, switch sides halfway through the work interval. There is no extra break between rounds, and the timer omits rest after the final lunge.

Choose a weight that allows controlled repetitions in all four rounds. Keep the first round sustainable and pause within an interval when needed. Switch rowing sides at 20 seconds; alternate legs throughout the lunges. Use the scheduled rest to change position and equipment.
Loads 20 working intervals: 40 seconds of work and 20 seconds of rest between intervals. Includes a 10-second preparation countdown.
COOLDOWN
Walk slowly, then move through the stretches below. Keep each stretch comfortable, avoid bouncing, and breathe naturally. In one-sided stretches, switch sides after 25 seconds.
Allow 50 seconds per movement and 10 seconds to transition between movements. The timer includes a 10-second preparation countdown and finishes after the final movement.
Keep the stretches comfortable and continue breathing naturally.

ADJUST THIS WORKOUT
Make It Easier
Use a lighter weight and the supported or elevated alternatives listed with each exercise. Three rounds give a main circuit of about 15 minutes, or about 25 minutes including the warm-up and cooldown. Change the timer to 15 intervals before starting.
Make It More Challenging
Keep the same intervals and increase the weight slightly when you can maintain good control throughout all four rounds. Change one variable at a time.
Equipment Substitutions
Use a dumbbell for squats, rows, and lunges. Replace kettlebell swings with dumbbell Romanian deadlifts. A stable bench or counter can support rows or elevated push-ups.
What To Record
Record your weight, exercise variations, and whether you completed four rounds. Next time, aim for the same controlled pace before increasing the load.
